HYROX challenges your entire body – eight functional workout stations alternating with eight 1 km runs. This page brings together everything you need to prepare for your race with BLACKROLL, activate your body on race day and recover in the days that follow. First things first: recovery isn’t an afterthought – it’s part of your preparation. Recover with purpose, and you’ll be ready to come back stronger for your next training session or race. The toughest part of HYROX isn’t the race itself – it’s coming back to do it all over again.

Before the race: preparation & activation

The weeks leading up to the competition determine how you arrive at the start line: mobile, strong and injury-free. A targeted HYROX warm-up activates the key muscle groups before the race and helps reduce your risk of injury. Race day: ready at the start line

On race day, effective activation is key – without using up valuable energy before you start. Our overview of HYROX exercises shows you which exercises prepare you for each station. From Sled Push and Wall Balls to Farmers Carry, every station challenges different muscle groups – so you can prepare your body for exactly what’s ahead.

After the race: your recovery starts here

Recovery starts as soon as you cross the finish line. Your legs, back and shoulders in particular have been put to the test. Our recovery routine for HYROX athletes supports your recovery in around 20 minutes using a foam roller, ball and LOOP BAND. Our post-HYROX recovery guide shows you how to gradually return to training in the days after your race and how Compression Boots can support your recovery. Targeted foam rolling can also help ease the muscle soreness commonly experienced after exercises such as Lunges and Wall Balls.

Plan for 8 to 16 weeks of preparation and make recovery a consistent part of your training. Include mobility work and a targeted warm-up in every session, prioritise sufficient sleep, and focus on the muscle groups that HYROX challenges most: your legs, back and shoulders.

Start with gentle foam rolling on race day and make sure you get enough sleep. In the days that follow, a structured recovery routine, compression and active recovery can support your regeneration. Only return to full training once your legs, sleep and energy levels feel recovered.

Muscle soreness is mainly caused by the eccentric loading involved in exercises such as lunges, wall balls and burpee broad jumps. Gentle movement, targeted foam rolling and sufficient sleep can help ease soreness and support your recovery.
